Circadian Rhythm and Sleep: How Your Body's Internal Clock Works
Why You're Wide Awake at Midnight and Groggy at 7am
Most sleep advice focuses on what to do in the hour before bed. But by the time you're lying there, staring at the ceiling, a process that started much earlier in your day has often already decided how easy - or hard - that moment is going to be. That process is your circadian rhythm, and understanding roughly how it works is one of the more useful things you can do for your sleep, according to Dr James Mackin, an NHS GP with over 20 years in family medicine.
What Is the Circadian Rhythm?
Your circadian rhythm is your body's internal clock, that runs on a cycle which almost exactly matches the 24hr clock we’re used to, and it's run by a tiny structure in the brain: a single cluster of cells in the hypothalamus called the suprachiasmatic nucleus. Left completely alone, without any external cues, most adults' internal clocks run to 24 hours and 12 minutes - compared to the Earth's actual day length of 23 hours and 56 minutes. That's a gap of under 20 minutes, but it's enough that your internal clock needs a daily nudge to stay lined up with the outside world.
That nudge comes mainly from light hitting your eyes, and to a lesser extent from sound and the hormone melatonin, which is produced by the pineal gland in the brain and rises in the evening as daylight fades. Your suprachiasmatic nucleus takes all of this in and continuously fine-tunes your circadian rhythm in response.
The Encouraging Part
A lot of people don’t appreciate that this isn't a fixed, unchangeable trait. It's an actively adjusting system, responding daily to the cues you give it. That means the ability to sleep well and wake up genuinely refreshed is, physiologically, effectively available to everyone - it's a matter of giving your suprachiasmatic nucleus consistent, clear signals, rather than fighting against a system working against you.
Illness can disrupt this process significantly, which is why it's always worth ruling out underlying medical causes of poor sleep first. But for most people struggling with sleep, the rhythm itself is intact - it's just being pulled off course by daily habits and environment.
What Throws It Off Course
Two cues matter most:
Light. Natural daylight, particularly the blue-toned light present outdoors during the day, reinforces alertness at the right time. The same wavelength of light from a screen in the evening does the opposite - it signals "stay awake" exactly when your body is trying to wind down, and repeated exposure can gradually shift your whole sleep-wake cycle later than you want it.
Timing consistency. Because the clock resets daily based on cues, an irregular schedule with very different bed and wake times across the week keeps giving it conflicting signals. A consistent wake time, even after a poor night's sleep, is one of the more effective (if unwelcome-sounding) ways to keep the rhythm properly anchored.
